She just left. What to do tonight (and the next 30 days)

What to do after a breakup for guys: the first night, the first 72 hours, and a 30-day plan that runs Stop, Silence, Rebuild, then Reconnect or walk.

Most of what saves a man in the first 72 hours is a message he doesn't send.
Short answer

Tonight, send nothing. The first 72 hours are about not making it worse: phone away, one possible closing message, then 30 days of silence while you rebuild body, mind, mission and friends. After day 30 you either reconnect or walk.

Tonight, send nothing. Not an essay, not a "can we talk", not a song. What you do in the first 72 hours is mostly what you don't do, and the 30 days after that follow four steps in order: Stop, Silence, Rebuild, Reconnect.

Nobody can promise you she comes back. This plan promises something smaller and more useful: you stop making it worse, you become a man worth coming back to, and you're fine either way.

What should you do tonight?

Put the phone in another room. Then breathe, eat something, and accept that the next few hours will be bad whatever you do.

Your brain is not being dramatic. In a 2010 study in the Journal of Neurophysiology, Fisher and colleagues found that looking at a photo of the partner who rejected them lit up reward and craving circuits, similar to the ones involved in addiction. The urge to text her is a craving, not a plan, and cravings pass if you don't feed them.

So tonight's job is small. Make it impossible to act on the craving. Mute her on every platform, move the chat off your main screen, and delete the drafts. If you can't resist checking her profiles, block. Blocking is a man taking away a weapon he keeps using on himself.

What is the 2 a.m. Relapse Protocol?

At some point tonight you'll want to send the message. It will feel urgent, reasonable and different from the others you've deleted.

The 2 a.m. Relapse Protocol, which comes with the 30-day protocol, is built for that moment. Its core move is simple: write the message, but write it to yourself, not to her. Everything you want her to hear goes into a note addressed to you, and you read it as the man who has to live with the answer.

Two rules go with it. Nothing gets sent after 9 p.m., and no decision gets made after 9 p.m. either. Whatever feels like a must-send at 2 a.m. will read differently at 9 the next morning.

If it's more than a bad night, if you're not sleeping for days or you're drinking to get through, talk to a professional or a local helpline. That isn't weakness. It's the sort of decision a man with a plan makes.

What are the first 72 hours?

This is the order I give the men I coach.

  1. Tonight: send nothing. Phone out of the bedroom, her muted everywhere, the chat moved off your main screen.
  2. Tonight: delete the drafts. Put your worst thoughts in a notebook. The notebook can take them. She can't.
  3. Tonight: tell two friends. "I'm doing 30 days of no contact. If I waver, remind me." Then they know what to say when you ring them drunk.
  4. Day 1: move your body. Train, even badly. Walk. Eat protein, skip alcohol, be in bed by 11.
  5. Days 1 and 2: decide on the closing message. Only if the breakup ended in begging, arguing or chaos. Once, within 48 hours, short, then silence.
  6. Day 2: write the autopsy. One page, on paper: why did she leave? Be honest about your part. Why did she leave me? will help you read it straight.
  7. Day 3: start the count. Write the date on the wall. The thirty days begin the day you stop contact, and a slip restarts them.

That's it. No grand plan, no strategy for winning her back. Seventy-two hours of not making it worse.

Why not just talk to her tonight?

Because the thing you want to say tonight is the thing that costs you most. A man who just got left tends to do one of seven things: beg, write an essay, watch her accounts, show up as the sudden perfect boyfriend, play jealousy games, agree to be friends, or melt down in public. The 7 mistakes after a breakup goes through all of them.

The first one is the begging phase, and it's the one nearly everyone does. If you've already done it, you're not ruined. I begged my ex to stay explains what to do now.

There's also a simple dynamic at work. The Gottman Institute describes a pursuer–distancer pattern: the more one partner pursues, the more the other withdraws. Every message you send tonight is pursuit, and she has already decided to step back.

If she says she needs space, take her at her word. She said she needs space explains what that actually means and what to do with it.

What is the one closing message?

You get one. It isn't a tactic to win her back. It replaces the last memory she has of you, probably a desperate man, with a composed one.

"Hey. I've had some time to think and I want to say this once, properly: you were right to end it, and I'm sorry for how I handled it afterwards. I'm going to give us both space. I genuinely hope you're doing well."

No questions. No "let me know if you ever". No reply needed. If she answers, thank her warmly and don't continue the thread. If the breakup was calm and you didn't beg, you may not need it at all.

What do you do on days 4 to 30?

Two things run in parallel: Silence and Rebuild.

Silence: no contact, done properly

Thirty days of no contact is not a trick to make her miss you. It stops the damage and gives you room to change. Does no contact work? looks at what silence does and what it can't do.

Silence will not feel good at first. Days one to seven are the hardest of the plan, and they pass. When you want to text her, read should I text my ex girlfriend before you do. If you're tempted to break it, should I break no contact is worth reading first. And if she has blocked you, ex girlfriend blocked me covers what that means and what doesn't change.

If she reaches out during the 30 days, reply the same day, not the same minute. Two or three warm lines, end the conversation first, then go back to silence.

Rebuild: body, mind, mission, brotherhood

This is the work that makes silence worth it. In the Reset Method it has four parts.

  • Body. Five training days, steps, sleep, no alcohol, a sharper presentation. The glow up after a breakup covers the week-by-week targets.
  • Mind. A short daily practice and a refusal to feed the inner narrator that replays her. How to stop thinking about her is the place to start.
  • Mission. One thing you're building that has nothing to do with her. Momentum is the only mood stabiliser I know.
  • Brotherhood. Message the three friends you let drift and make real plans. A breakup often takes your whole social world with it. Rebuild that on purpose.

How long the fog lasts is a separate question. How long it takes to get over a breakup gives you an honest picture without a made-up deadline.

The ALPHA RESET rules, page 7 of the protocol
Page 7 of the protocol: the five rules — no contact you haven't earned, daily work, no games, measure against yesterday, build a life you'd keep.

Those five rules fit on a page for a reason. Keep them on your phone lock screen if you have to. The one most men break first is the second: do the work daily, not when you feel like it. If you don't know which situation is yours, the Reset Score test takes eight questions and tells you what to do first tonight.

What happens on day 30 and after?

On day 30 you ask a question you couldn't answer on day one: do I want her back, or did I just want to stop hurting? The man who's ready answers, "I'd be fine without her, and I'd still choose her."

If that's you, the next step is a single light message about something real. How to reconnect with an ex walks through it, and what to text your ex after no contact gives you the wording. Reconciling is not unusual. In a 2009 study in Personal Relationships, Dailey and colleagues found that around 40 to 50 percent of people have reconciled with an ex at least once. That says it happens, not that it will for you.

If she says no, or doesn't answer, you walk. The protocol's last chapter is about exactly this, and it's the most important one. Give it sixty days of continued work before you make any big decision. Will my ex girlfriend come back? gives you an honest answer without a promise.

Questions men ask

Should I text my ex tonight?

No. Whatever you want to say will land worse tonight than in a month. If you must say something after a chaotic ending, use one short closing message within 48 hours. Otherwise write it to yourself and leave her phone alone.

What should I do the first day after a breakup?

Move your body, eat, and keep the phone out of reach. Tell two friends you're doing 30 days of no contact. Delete the drafts and write your worst thoughts in a notebook instead.

How long should I wait before contacting my ex?

The protocol uses 30 days of no contact, not as a tactic but to stop the damage and give you room to change. After that, a short, light first message works better than a long emotional one. If you're not sure you're ready, you aren't.

Is it normal to feel physically awful after a breakup?

It is common, and the research on rejection and craving circuits helps explain why. It usually eases if you sleep, train, eat and stay off her profiles. If it doesn't ease, or you're struggling to function, speak to a professional or a local helpline.
